One of the most common questions I get asked is: “Meghna, how do I get enough protein as a vegetarian without drinking chalky, artificial protein powders?”
It is a huge misconception that a vegetarian Indian diet lacks protein. The truth is, with just a little bit of smart planning, you can easily hit 50 to 60 grams of protein a day using everyday ingredients from your kitchen pantry. No artificial supplements, no complicated macros—just wholesome, delicious food.
Today, I am sharing my Power-Packed Working Day Meal Set. This plan is designed for busy people who need quick, tiffin-friendly meals that provide sustained energy and serious protein.
💡 The Secret Sauce: A Little Bit of Smart Planning
Let me tell you a secret: eating healthy doesn’t mean spending 5 hours in the kitchen every day. The meals in this plan actually do not take much time to prepare at all! It all comes down to a tiny bit of smart planning the night before or over the weekend.
- Overnight Prep: Making hung curd for your dessert takes literally two minutes—just hang regular dahi in a muslin cloth over a bowl and pop it in the fridge the previous night.
- Soaking is Caring: Soaking your Rajma (kidney beans) overnight and your soya chunks a few hours before cooking will drastically reduce your time spent near the stove.
- Pantry Essentials: Most of these recipes use basic ingredients already available at home. For the rest, do a bit of smart planning by ordering ingredients like pecans (or walnuts!), flaxseeds, or good quality soya chunks online so your pantry is always stocked and ready to go!

🌅 Breakfast: Apple Ragi Smoothie

Prep time: 5 minutes (with overnight soaking)
Start your morning right! Ragi (finger millet) is a powerhouse of calcium, and when blended with milk and almonds, it becomes an incredible protein-rich breakfast on the go.
Takes just 5 minutes to make, keeps you full until lunch, and completely avoids the mid-morning sugar crash.
Nutritional Value (Per Serving):
- Calories: Approx. 280-320 kcal (A balanced, filling meal)
- Calcium: Approx. 350-400 mg (Excellent for bone health)
- Protein: Approx. 10-12 g (Supports muscle recovery)
- Fiber: Approx. 8-10 g (Keeps you full for longer)
- Sugar: 0g Added Sugar (Naturally sweetened with dates and apples)
Ingredients 📝:
- 1 tbsp Ragi Flour (Finger Millet)
- 1 Washington Apple (chopped)
- 1/2 cup Milk of your choice (Dairy, Soya, Oats, or Nut milk)
- 1 & 1/4 cup Water (for cooking Ragi)
- 3-4 Soaked Dates (for natural sweetness)
- 4-5 Soaked Almonds
- A pinch of Elaichi Powder (Cardamom)
- A few Ice Cubes
- Chopped Almonds (for garnish)
The Recipe 👩🍳:
- Prepare the Ragi: Mix 1 tbsp Ragi flour in 1/4 cup water. Boil 1 cup water in a pan, add the ragi mix, and cook on medium flame (stirring constantly) for 3-4 boils. Let it cool. (Pro Tip: You can do this the night before and store it in the fridge!)
- The Blend: Put the cooled ragi in a blender with 1 chopped Washington Apple, 4-5 soaked almonds, and 3-4 soaked dates.
- The Flavor: Add a pinch of elaichi powder (or cinnamon) and 1/2 cup of your choice of milk with some ice cubes.
- The Finish: Blend until smooth and top it with chopped almonds for a bit of crunch.

🍱 Lunch: High-Protein Rajma and Paneer Power Wrap

Prep time: 20 minutes (if rajma is pre-boiled)
Say goodbye to boring salads for lunch! This wrap is a nutritional powerhouse designed for fat loss and muscle recovery.
The Nutrition Breakdown (Per Serving):
- Protein: ~30g (When consuming 2-3 wraps as a full meal)
- Calories: Light and efficient (~130 kcal per individual wrap)
- Fiber: High in complex fiber from Rajma and Flaxseeds
- Healthy Fats: Rich in Omega-3 fatty acids for heart health
Ingredients 📝:
For Rajma Tikki:
- 1 cup boiled Rajma
- 1 big bunch of fresh coriander
- 1 medium size onion (roughly chopped)
- 3-4 cloves of garlic
- A small piece of ginger
- 3-4 green chillies
- 2 tbs dry roasted besan
- 1 tsp cumin seeds
- 1 tsp kitchen king masala
- Salt (per taste)
- 1/2 lime juice
For High Protein Wrap Base:
- 2 medium size carrots (finely shredded)
- 150g Paneer
- 150g Cheese (shredded)
- 3 tbs Flaxseeds (ground into coarse powder and soaked in 1/2 cup water for 30 mins)
- Salt & pepper (per taste)
- 1 tbs water (only if required)
The Recipe 👩🍳:
To make Rajma Tikki:
- In a chopper, combine all the tikki ingredients.
- Pulse the chopper to coarsely blend everything together—keep the texture slightly chunky rather than a smooth paste.
- Transfer to a bowl. Apply a little oil to your palms, take a small portion, and shape it into a tikki.
- Shallow fry in oil until you get a golden color on each side (you can also airfry for a lighter version).
To make the High Protein Wrap:
- In a mixing bowl, combine the shredded carrots, paneer, shredded cheese, soaked flaxseed mixture, salt, and pepper.
- Stir the mixture continuously until it becomes thick and uniform. If the mixture is too dry, add only 1 tbs water to help it bind.
- Heat a pan on medium flame and grease it lightly. Spread a small portion on the tawa. Keep it slightly thick, like a chila—do not spread it too thin.
- Crucial Step: Do not add any extra oil or butter to the pan while it cooks.
- Let the wrap cook on medium flame until the bottom turns golden. No need to flip it.
- Once the upper surface looks dry, remove the wrap and let it cool down completely so it sets properly.
To Serve:
- Spread some hung curd or your choice of chutney on one side of the wrap.
- Place the prepared rajma tikki inside, add a handful of fresh salad, fold it over, and enjoy!

☕ Evening Snack: Tangy Lime & Masala Roasted Chana

Prep time: 2 minutes
I know that after a long day of work, nobody wants to stand in the kitchen to make a snack. That’s why we are keeping it 100% fuss-free. Chana is an absolute protein hero, and this zero-cooking snack hits the spot!
The Nutrition Breakdown (Per Serving – 1/2 Cup):
- Calories: ~190 kcal (A light, filling snack)
- Protein: ~10g (Excellent plant-based boost)
- Fiber: ~8g (Great for gut health and digestion)
- Fat: ~3g (Naturally occurring, low fat)
Ingredients 📝:
- 1/2 cup Roasted Bhuna Chana (Chickpeas with the skin on – easily ordered online or found in your pantry!)
- 1/4 cup finely chopped Onions and Tomatoes (optional, if you have a minute to spare)
- A pinch of Black Salt (Kala Namak)
- 1/2 tsp Chaat Masala
- 1/2 tsp Kashmiri Red Chili Powder (for color, not heat)
- Half a Lime
- Fresh Coriander for garnish
The Recipe 👩🍳:
- In a mixing bowl, toss the roasted bhuna chana.
- Add your chopped onions and tomatoes (if using).
- Sprinkle the black salt, chaat masala, and chili powder.
- Squeeze the fresh lime juice over the top and give everything a good mix.
- Garnish with fresh coriander. Just mix, toss, and munch!
🌙 Dinner: High-Protein Soya Pulao

Prep time: 15 minutes
Soya chunks are the undisputed king of plant-based protein in the Indian kitchen. We are making a comforting, aromatic one-pot Soya Pulao. It feels like a hug in a bowl!
The Nutrition Breakdown (Per Serving – Makes ~3 servings):
- Calories: Approx. 450-480 kcal (A hearty, balanced dinner)
- Protein: ~15-16g (Boost this easily to 20g+ by serving with a side of Greek Yogurt!)
- Fiber: High in dietary fiber from the mixed vegetables and soya.
Ingredients 📝:
Pre-preparation:
- 1 cup Soya Chunks (Soaked in boiling water for 20 mins)
- 1 cup Rice (Soaked for 30 minutes)
For the Pulao:
- 1 tbsp Oil
- 2 tbsp Ghee
- Whole Spices: 2 Bay leaves, 2 Cardamom, 1 small Cinnamon stick, 2-3 Cloves
- 1 tsp Jeera (Cumin)
- 2 Onions (thinly sliced)
- 1 tbsp Ginger-Garlic Paste
- Dry Spices: 1 tsp Turmeric, 2 tsp Coriander powder, 2 tsp Chili powder, 1 tsp Garam Masala
- 1 cup Mixed Vegetables (Beans, Carrots, Cauliflower)
- 1/4 cup Green Peas (Fresh)
- Salt (To taste)
- 1.5 cups Water
To Serve:
- Dahi or Greek Yogurt (For an extra protein boost!)
The Recipe 👩🍳:
Pre-preparation:
- Soak 1 cup Soya Chunks in boiling hot water for 20 min.
- Then lightly squeeze out some excess water and cut soya chunks into 2 pieces. Keep it aside.
- Soak good quality rice for 30 minutes.
Making High Protein Pulao:
- In a pressure cooker, add 1 tbs oil and 2 tbs ghee.
- Once it’s hot, add 2 bay leaves, 2 whole cardamom, a small piece of cinnamon, 2-3 cloves, 1 tsp Jeera.
- Once jeera crackles, add thinly sliced 2 onion and salt.
- Once the onion gets cooked, add 1 tbs ginger garlic paste and fry everything again.
- Then add 1 tsp Turmeric Powder, 2 tsp Coriander Powder, 2 tsp Chili Powder, 1 tsp Garam Masala and fry masala well on slow flame.
- Next add 1 cup mixed vegetables (beans, carrots, cauliflowers), 1/4 cup fresh green peas and soaked soya chunks.
- Mix everything well and add one cup pre-soaked rice. (Soaked for 30 minutes)
- Next add 1.5 cup water, mix everything gently.
- Cover pressure cooker and cook till 2 whistles on medium flame.
- Serve with dahi or greek yogurt for more protein.

🍰 Dessert: No Sugar High-Protein Pecan Cheesecake

Prep time: 10 minutes active
Say hello to a guilt-free indulgence with this NO SUGAR HIGH PROTEIN PECAN CHEESECAKE recipe. It’s the perfect healthy sweet treat to enjoy during the holidays, or on any given working day!
This cheesecake is a game-changer because it’s packed with goodness:
- No Refined Sugar: Made with natural sweeteners.
- High in Protein: The base of hung curd or Greek yogurt makes it a protein-rich dessert.
- Heart-Healthy Pecans: Topped with a delicious pecan mix – a dose of healthy fats, fiber, and antioxidants. (Smart Tip: If you don’t have pecans on hand, you can absolutely use walnuts instead!)
The Nutrition Breakdown (Per Serving – Assuming 6 servings, without optional protein powder):
- Calories: ~140-150 kcal (A perfectly portioned sweet treat)
- Protein: ~5g (Jumps to ~9g if adding the optional protein powder scoop!)
- Fiber: ~1g (From the heart-healthy pecans)
- Added Refined Sugar: 0g (Naturally sweetened)
It’s incredibly easy to make!
Ingredients 📝:
For the Cheesecake Mixture:
- 220 gm Hung Curd (Hung for 3-4 hours) or Greek Yogurt
- 3 tbsp honey or maple syrup (adjust to taste)
- 15 gm corn flour
- 1 scoop protein powder (optional)
For the Pecan Filling:
- 1/2 cup pecans (or walnuts!)
- 2-3 tbsp maple syrup or honey
- 1/2 tsp cinnamon powder or vanilla essence
The Recipe 👩🍳:
For cheesecake mixture:
- Take 220 gm Hung Curd (Hung for 3-4 hours) or Greek Yogurt.
- Into that add 3 tbs honey or maple syrup (you may adjust sweetness as per your taste).
- Add 15 gm cornflour.
- While I haven’t added it, if you want, you can also add 1 scoop protein powder. (Totally optional)
- Mix everything well and pour the mixture into a lined cupcake mould. Use of lined paper cups is critical to de-mould the cheesecake later on.
- Now bake this cheesecake in a 190 degree pre-heated oven for 20 minutes.
- Once you take it out from the oven, the cup cake will deflate.
- Let it cool down completely in the mould itself and then keep it in the fridge for 2 hours with the mould.
- Once it’s completely cooled down, then only remove from the mould.
For Pecan filling:
- Dry roast 1/2 cup pecan and chop them coarsely.
- Now in a pan, add chopped pecan, 2-3 tbs maple syrup or honey, 1/2 tsp cinnamon powder or vanilla essence and let it cook on a slow flame for 5 minutes.
- Turn off the heat and remove the mixture into a separate bowl.
- Place the pecan mixture on top of the chilled cheesecake. (Pro tip: You can use this pecan mixture on ice-cream, pudding, cake, brownie and any other dessert of your liking!)

The Final Math:
11g (Smoothie) + 10g (1 Wrap) + 10g (Chana Snack) + 16g (Pulao) + 5g (Cheesecake) = 52 Grams of Delicious, Natural Protein! 🎉
